The Calisthenics Workout Plan for Beginners: 8 Weeks, 3 Days a Week
27 October 2026 · 5 min read
Three full-body sessions a week and one rule for getting stronger: when 3 sets of 8 come easy, move up a step.

In an 8-week study, push-ups built as much chest and triceps as the bench press once the load was matched. Calisthenics for beginners builds strength the same way weights do: by making each movement harder as you get stronger.
This calisthenics workout plan does that for you. Every session pairs a pull-up with a squat, a dip with a hamstring exercise and a row with a push-up, then finishes with core. You start each one on the hardest step you can do for 3 sets of 5, and the plan is built on the r/bodyweightfitness Recommended Routine.
Find your starting step
| Movement | Steps, easiest first |
|---|---|
| Push-up | wall push-up, incline push-up, push-up, diamond push-up, pseudo planche push-up |
| Dip | support hold on parallel bars, negative dip, dip, weighted dip |
| Pull-up | scapular pull, arch hang, negative pull-up, pull-up, weighted pull-up |
| Row | vertical row, incline row, horizontal row, wide row |
| Squat | assisted squat, squat, split squat, Bulgarian split squat, shrimp squat |
| Hamstrings | bodyweight Romanian deadlift, single-leg deadlift, banded Nordic curl, Nordic curl |
| Core: front | plank, kneeling ab rollout, ab rollout |
| Core: side and back | Pallof press, then reverse hyperextension or back extension |
Pick the hardest step you can do for 3 sets of 5 clean reps. One set of 5 isn't enough: you need all three.
The one rule for getting stronger
- Add one rep to each set every session.
- At 3 x 8 (3 x 12 for core), move to the next step and start again at 3 x 5.
- If you can't add a rep, repeat the same numbers next session.
- At the top step, add weight: 5 lb for upper body, 10 lb for legs.
In a study, heavier sets built more strength than light, high-rep sets (Schoenfeld 2015). In calisthenics, a harder step is how you add load, which is why the plan moves you up instead of piling on reps.
The beginner calisthenics workout
About 45 minutes.
- Warm-up, 5-10 min: band shoulder pass-throughs x 10, squat with an overhead reach x 10, wrist circles, dead bug 30 s, arch hangs x 10, support hold 30 s.
- Pair A, 3 sets: pull-up step, 5-8 reps, then squat step, 5-8 reps. Rest 90 seconds after each.
- Pair B, 3 sets: dip step, 5-8 reps (support hold: 30-60 s), then hamstring step, 5-8 reps. 90 seconds rest.
- Pair C, 3 sets: row step, 5-8 reps, then push-up step, 5-8 reps. 90 seconds rest.
- Core, 3 sets: plank 30 s (or ab rollout 8-12), Pallof press 8-12 each side, reverse hyperextension 8-12. 60 seconds rest.
Week 1 for most people starting from zero: scapular pulls with assisted squats; support hold 60 s with bodyweight Romanian deadlifts; vertical rows with wall push-ups; plank 30 s, Pallof press, reverse hyperextension.
The 8-week calisthenics workout plan
Monday, Wednesday and Friday, the same session each time.
| Week | Pairs | Core | Plank hold |
|---|---|---|---|
| 1 | 3 x 5 | 3 x 8 | 20 s |
| 2 | 3 x 6 | 3 x 9 | 25 s |
| 3 | 3 x 7 | 3 x 10 | 30 s |
| 4 | 3 x 8 | 3 x 12 | 30 s, then move up any step you've finished |
| 5 | 3 x 5 on the new step | 3 x 8 | 20 s |
| 6 | 3 x 6 | 3 x 9 | 25 s |
| 7 | 3 x 7 | 3 x 10 | 30 s |
| 8 | 3 x 8 | 3 x 12 | 30 s, then retest |
Week 9 is a lighter week at about half the sets. Then retest your steps and start a new block.
Support holds build on their own track, from 20 seconds up to 60, before you move to negative dips. This table adds one rep a week so the app can schedule it. The original routine adds one rep a session, which is three times faster. If you hit 3 x 8 early, move up early.
Put all 8 weeks in your calendar
Imports 24 sessions on Monday, Wednesday and Friday, with the reps and hold times for each week already set. Each exercise is named by its movement, so you do whichever step you're on.
What calisthenics equipment you need
- A pull-up bar.
- Parallel bars, a dip station or two sturdy chairs, for dips.
- Something to row under: a low bar, rings or a sturdy table.
- A resistance band, for the Pallof press and Nordic curl help.
How to get your first pull-up
Work the pull-up steps: scapular pulls, arch hangs, then negatives, lowering yourself over about 5 seconds. Rows are part of most first-pull-up plans too. A band under your feet or knees lets you do full pull-ups before you can do them alone; guides suggest one that lets you do about 3 sets of 6-12.
We found no study that measures how long the first pull-up takes, so we won't guess. Track it by the steps you move up.
How to work up to dips and pistol squats
Dip: support hold for 60 seconds, then negative dips, then full dips.
Pistol squat: after the shrimp squat, sit down to a box on one leg, lowering the box over time. Then hold a ring or doorframe for help, then do a full pistol. Holding a small weight out in front helps you balance.
The intermediate calisthenics workout
Once you're near the top steps: pull-ups 3 x 5-8 with Bulgarian split squats 3 x 5-8 each leg; dips 3 x 5-8 with single-leg deadlifts or banded Nordic curls 3 x 5-8; wide or horizontal rows 3 x 5-8 with diamond push-ups 3 x 5-8; ab rollouts, Pallof press and reverse hyperextensions, 3 x 8-12. Add weight at 3 x 8.
Does calisthenics build muscle?
- Push-ups matched bench press for chest and triceps growth over 8 weeks, with the push-up position set to the same load (Kikuchi and Nakazato 2017, 18 men).
- Band-loaded push-ups matched bench press for strength gains over 5 weeks (Calatayud 2015).
- High-rep sets close to failure built as much muscle as heavier sets, but heavier sets built more strength (Schoenfeld 2015). That's why the plan moves you to harder steps.
The studies were small, so read them as "yes, it works" rather than exact numbers.

Calisthenics FAQ
How many days a week should I do calisthenics?
Three days that aren't back to back.
Can I do calisthenics every day?
Not this plan. It's built for three days a week that aren't back to back.
Do I need equipment for calisthenics?
A pull-up bar, something for dips and rows, and a band. See the list.
How long until I see results?
Count it in steps, not in the mirror. The plan has you retest every step after week 4 and week 8.
How long should I rest between sets?
90 seconds between the paired exercises, 60 seconds in the core sets, up to 3 minutes if your reps drop a lot.
Is calisthenics better than the gym?
Both build muscle if you keep making it harder. Calisthenics needs less equipment.
